Can't sleep because you're thinking? The loop, and why fighting it feeds it

Racing thoughts at night rarely start as fear. You did not lie down intending to worry. You lay down intending to think through tomorrow, which is reasonable and takes about four minutes. Somewhere in there the tile changed, and the thing you are doing now to make it stop is the thing keeping it going.

The short version

  • Night thinking almost always starts as planning, not fear
  • Planning is unstable and slides into worry without announcing itself
  • Trying to stop it adds thoughts rather than removing them
  • The loop is self-feeding, so it does not need new material
  • Recognition interrupts it. Effort does not

The transition nobody notices

Future + Neutral is planning - running through the morning, considering what needs doing, thinking about a conversation you have to have. It is useful, it feels responsible, and it is one of the least stable positions on the Present Attention and Happiness Matrix.

Watch the slide. Leave at eight, that gives me time. Reasonable. Unless the traffic is bad. Still reasonable. If I am late for that meeting it will look terrible. The tile has changed. And things have not been going well there lately. Now you are somewhere else entirely, and the shift happened without any announcement, because the subject never changed. You are still thinking about tomorrow. You are just standing somewhere different while you do it.

This is why people say they do not know why they cannot sleep. They remember the planning. They do not remember the moment it became something else.

The PAHM matrixA three by three grid. Time runs across as Past, Present and Future. Emotional charge runs down as Likes, Neutral and Dislikes. Present and Neutral, the stable centre, is marked, and so is the Future + Neutral position. The remaining positions are shown plainly, with no emphasis.PASTPRESENTFUTURELIKESNEUTRALDISLIKESPast+ LikesPast+ NeutralPast+ DislikesPresent+ LikesPresent+ NeutralPresent+ DislikesFuture+ LikesFuture+ NeutralFuture+ Dislikes

Why it will not stop

Once the position has changed, the loop sustains itself.

A thought arises. You become identified with it - not I am having the thought that this will go badly, just this will go badly. That identification produces physical changes: the chest tightens, the heart rate lifts, the body arranges itself for something. Those changes generate more thoughts of the same kind, because a body braced for trouble is very good at finding reasons. And the cycle continues without needing anything new.

That is why it can run for two hours on nothing. It is not being fed by the problem. It is being fed by its own reaction to itself.

It is also why the loop gets louder at night specifically. Nothing else is competing for your attention, and there is no action available - you cannot send the email, have the conversation, or check the thing at three in the morning. The thinking has nowhere to discharge, so it circles.

How to stop overthinking at night, and what makes it worse

The instinct is to fight, and fighting is the mistake.

I need to stop this. I have to be up in five hours. Why can I never just sleep. If I do not get to sleep now tomorrow will be ruined.

Look at what those are. Why can I never just sleep is Past + Dislikes. I hate that I do this is Present + Dislikes. Tomorrow will be ruined is Future + Dislikes - the same tile you were trying to escape, now with the added weight of a deadline.

You have not removed anything. You have added three, and given the loop a fresh subject: the loop itself. This is the most common way a bad hour becomes a bad night.

The same applies to the softer versions. Deciding you should think positively, that worry is weakness, that you ought to be grateful instead - all of them are new positions built on the first. You cannot remove poison with more poison.

What actually helps

Name where you are, not what you are worried about. Future, dislikes. Two words, said internally, without commentary. Not an argument with the thought. Just the location.

Notice you have already left. Attention noticed the loop, which means it was not entirely inside it. That noticing came free - you did not do anything to produce it. The judging that follows is a separate movement and it arrives late.

Do not try to sleep. Trying to sleep is Future + Likes with a deadline attached, and it is one of the more reliable ways to stay awake. The aim is not sleep. The aim is not to be in the loop, and sleep tends to follow on its own.

Let it be boring. The loop runs on charge. A thought recognised and not taken up loses its charge quickly. A thought argued with keeps it.

Meditation for sleep: what it can and cannot do

Most sleep meditation is an intervention at bedtime - audio, a body scan, something to occupy the mind until it drops off. That can work, and it works on the night.

This is a different claim, and it is worth being honest that it is slower. A daytime practice does not act on tonight. What it changes is the mind arriving at tonight - how quickly it notices a slide, how strongly it identifies with what it finds, how readily it takes up a thought rather than letting it pass.

The book compares the endpoint to recognising spoiled food. Once you have genuinely seen that a thought is doing you harm, the impulse to hold onto it weakens on its own, without willpower. Applied to two in the morning, that means the thought still arrives, and it arrives without being taken up.

That is not a technique for tonight. It is why the same problem is smaller in a year.

What this does not do

It does not stop night thinking. Everyone's attention leaves the present, and it leaves more freely when there is nothing else to hold it.

And if you are not sleeping because of pain, a medication, a newborn, or a genuine medical issue, this is not about that. This describes one common mechanism, not every reason a person is awake.

Common questions

Do relaxation techniques work for this?

A body scan or breathing can settle the physical half, and settling the body sometimes loosens the loop. They do not touch the position, which is why they work some nights and not others.

Should I get up if I cannot sleep?

If lying there has become a fight, getting up removes the deadline, which removes a chunk of the charge. But do it because the fight has started, not as a technique for producing sleep.

What about writing the thoughts down?

Useful for the planning half, because it ends the loop that is genuinely trying to remember something. It does not help with the worry half, which is not about retention.

Why does it feel so much more serious at night?

No competing input, no available action, and a tired mind identifies more readily with what it produces. The thoughts are not more true at 3am. They are less interrupted.

Does this replace treatment for insomnia?

No. Persistent insomnia is worth taking to a professional. This describes one mechanism that keeps people awake, and it can sit alongside proper treatment rather than instead of it.
